Most people who want to know how much protein they need already suspect they are not getting enough. The number itself is not the hard part. The hard part is that protein tends to pile up at dinner and barely register at breakfast, which leaves the daily total short by mid-afternoon no matter how good your intentions were. This guide covers three things: a realistic daily target based on your body, a simple way to spread it across the day, and a set of habits that get you there without weighing your food.
What a Daily Protein Target Actually Means
A daily protein target is the total amount of protein you aim to eat across a full day, measured in grams. It is based on your body weight and activity level rather than a single fixed number, and it is judged by the daily total rather than by any individual meal.
That last part matters more than it sounds. A meal that comes in light is not a failure if the rest of the day covers it. A day that ends short is the actual miss.
The number most people have heard is 0.8 grams of protein per kilogram of body weight. That figure comes from the National Academy of Medicine and is repeated by Harvard's Nutrition Source, which works out to roughly 50 grams a day for a 140 pound adult and about 70 grams for a 200 pound adult.
Here is the part that usually gets lost. The Recommended Dietary Allowance is the amount that prevents deficiency in nearly all healthy adults. It is a floor, not a goal. It was never designed to describe the intake that best supports muscle retention, appetite control, or healthy aging.
A 2017 review in Frontiers in Nutrition by Stuart Phillips argued that the RDA offers no separate guidance for older adults or for people in catabolic states, despite consistent evidence that both groups benefit from more.
For adults who train, the 2017 position stand from the International Society of Sports Nutrition puts the useful range at 1.4 to 2.0 grams per kilogram per day. A 2018 meta-analysis in the British Journal of Sports Medicine found that when it comes to gains in fat-free mass from resistance training, the benefit of additional protein flattened out at roughly 1.6 grams per kilogram per day.
So the practical picture looks like this: 0.8 keeps you from getting sick, and something in the neighborhood of 1.4 to 1.6 is where most active adults will find the payoff.
How to Find Your Number in About 30 Seconds
The kilogram math is accurate and almost nobody does it. Converting your weight, multiplying by a decimal, then second-guessing the result is enough friction to make most people give up before they start.
Use pounds instead.
The simple version
Multiply your body weight in pounds by 0.7 to get the low end of a useful target, and by 0.9 to get the high end. If you train regularly and want a single number, 0.8 is a reasonable middle.
This produces roughly the same range as the kilogram formula, and you can do it in your head.
Three worked examples
A 140 pound adult lands between 98 and 126 grams a day, with about 112 as a middle target.
A 175 pound adult lands between 123 and 158 grams, with about 140 in the middle.
A 220 pound adult lands between 154 and 198 grams, with about 176 in the middle.
If those numbers look high compared to what you currently eat, that is the point. Most people land closer to 60 or 70 grams without realizing it, which is fine for avoiding deficiency and short of what supports muscle as you age.
When to use goal weight instead
Body weight formulas assume that most of your weight is metabolically active tissue. Fat tissue does not have the same protein requirement that muscle does, so for someone carrying significant excess body fat, scaling to total weight inflates the target beyond what is useful.
If that describes you, run the math on your goal weight or a reasonable estimate of your lean weight rather than the number on the scale. You will get a target you can actually hit, which beats an accurate one you abandon. Why Most People Miss Their Target
Picture a typical day. Breakfast is toast, cereal, or coffee and a banana, which comes to maybe 8 or 10 grams. Lunch is a sandwich or a salad, somewhere around 20 to 25 grams. Dinner is chicken or steak with sides, and lands at 40 grams or more. Add it up and you get 70 to 75 grams from a day that felt reasonably balanced. The failure is not appetite or willpower. It is shape. Protein is concentrated in one meal and nearly absent from another, and the day ends short because the front half never contributed anything. Which means the fix is structural rather than motivational. You do not need to want it more. You need to move some of the protein earlier, and the earlier you move it, the less work the rest of the day has to do. Does Protein Timing Actually Matter?
Short answer: less than you have been told, but not zero.
The anabolic window, revisited
The idea that you have a 30 to 60 minute post-workout window before your session goes to waste has not held up. The window, if it exists at all, is far wider than that, and for anyone not competing at a high level it is not worth organizing your day around.
Total daily intake is the dominant variable. Get the total right and you have captured most of what protein can do for you.
What the 100 gram study did and did not show
In 2023, researchers publishing in Cell Reports Medicine tested something the field had assumed was settled. They gave participants either 25 grams or 100 grams of protein after resistance exercise and tracked the response using isotope tracers. The 100 gram dose produced a larger anabolic response, and one that was still running past the 12 hour mark.
That finding matters. The body's capacity to use protein from a single meal is considerably higher than the old 20 to 25 gram ceiling suggested, and a large meal is not mostly wasted.
It does not mean distribution is irrelevant. That conclusion has been drawn widely and was addressed directly in a published commentary in the International Journal of Sport Nutrition and Exercise Metabolism, which cautioned that the practical implications had been overread. The study tested recreationally active young men after training. It did not test whether one huge meal beats three well-spaced ones over weeks and months.
The honest ranking
Total daily intake comes first, and it is not close.
Even distribution comes second, and it is worth some effort. A 2013 study in The Journal of Physiology compared three feeding patterns over a 12 hour recovery window using the same 80 grams of whey. Roughly 20 grams every three hours outperformed both two larger 40 gram servings spaced six hours apart and eight small 10 gram servings.

Anchor three eating occasions at roughly 25 to 35 grams of protein each. If your target is above about 130 grams, add a fourth occasion or a 10 to 15 gram snack.
That is it. No app, no scale, no macro spreadsheet.

Brad Schoenfeld and Alan Aragon concluded in a 2018 review in the Journal of the International Society of Sports Nutrition that aiming for roughly 0.4 grams per kilogram per meal across at least four meals is a clean way to reach 1.6 grams per kilogram daily. The 30 gram anchor is the plain language version of the same idea, adjusted for the fact that most people eat three times, not four.
Scaling the anchor to your size
Smaller bodies do well with 20 to 25 grams per anchor. Larger bodies and higher targets need 35 to 40. The 2017 position stand from the International Society of Sports Nutrition supports a similar per-meal range for exercising adults.
Why anchor and not rule
An anchor holds the day in place. It does not punish you for drifting.
Hit two instead of three and you are still well ahead of the typical pattern. Fix breakfast alone and you have probably closed a third of the gap. Treat a missed anchor as a missed anchor, not a failed day.

Targets stay abstract until you can see them on a plate. These are realistic portions, not idealized ones. Several figures come from Harvard's protein comparison table and the rest from the USDA's food composition database.

Two things are worth saying plainly. Reaching 30 grams from plant sources alone means a genuinely large portion, close to two cups of lentils or a full block of tofu. Packaging claims and actual protein content are also not the same thing. Serving sizes listed on the front are often smaller than what anyone eats, and "high protein" is a marketing phrase before it is a nutritional one. Hitting the Target Without Tracking Macros
Upgrade, do not add
This is the single most useful habit on this list.
Most people approach a protein goal by adding protein on top of what they already eat, which means more food, more calories, and a plan that collapses in about ten days. The better move is to swap. Cereal becomes Greek yogurt with fruit. The side salad gets grilled chicken instead of croutons. Rice gets replaced by lentils half the time.

Fix breakfast first

A tray of chicken thighs, a pot of lentils, a dozen hard-boiled eggs, or a batch of ground turkey will each cover several meals. The point is to remove the decision, because the reason breakfast is 8 grams is almost never that you chose 8 grams. It is that nothing else was ready.
Audit for three days, then stop
Track everything you eat for three days, not to diet and not permanently, but long enough to see where your protein actually lands. Almost everyone guesses wrong.

When Your Number Should Be Higher
Three Situations Push The Target Up
If you are over 50, your muscles respond less efficiently to a given dose of protein, a phenomenon usually described as anabolic resistance. Phillips noted in the Frontiers in Nutrition review that intakes above the RDA are consistently associated with benefits in older adults, and the per-meal amount matters more here than it does at 25. The 30 gram anchor is close to a minimum rather than a target.
If you are eating in a calorie deficit, protein needs go up rather than down. When total energy is scarce, the body is more willing to break down muscle tissue, and a higher protein intake is the main thing that argues against that. Cutting calories and cutting protein at the same time is how people lose weight and end up softer than when they started.

Four Mistakes That Quietly Cost You Protein
Counting collagen toward your target. Complete proteins contain all nine essential amino acids. Collagen is missing tryptophan entirely and is low in several others, which is why it does not stimulate muscle protein synthesis the way whey, eggs, or meat do. Treating protein bars as protein food. Many are confectionery with a protein claim attached: sugar alcohols, oils, and a long ingredient list wrapped around 12 grams. Some are genuinely good. Read the label rather than the front of the wrapper.
Assuming more is always better. Past roughly 1.6 grams per kilogram, the returns for muscle growth flatten out based on the British Journal of Sports Medicine meta-analysis. Higher intakes are not dangerous for healthy adults, but the extra money and appetite would be better spent elsewhere.
Ignoring what is in the powder. If you have tried to eat more protein and it has not stuck, the problem was probably never discipline. It was shape. A day that puts 10 grams at breakfast and 45 at dinner will come up short regardless of how motivated you are, and no amount of resolve fixes an arrangement problem.
Change the arrangement instead. Pick a target using the pound math, anchor two or three eating occasions at roughly 30 grams, and cook one protein ahead of time so the easiest choice is also the right one. That is the entire system, and it holds up on a busy week, which is the only real test of any nutrition habit.
Progress here also looks less dramatic than people expect. Hitting your target four or five days out of seven is a real change from where most people start, and the days you miss are not a reset. Protein works on a rolling average, not a streak. Move breakfast, keep something cooked in the fridge, and let the rest follow.
